Weeks 8-9: Reaching the 30-Minute Mark
Congratulations on making it to Weeks 8 and 9! You’ve built a strong foundation, and now it’s time to take the final steps toward reaching our Phase 2 goal: 30 minutes of continuous movement. Over these two weeks, we’ll gradually extend the running intervals while minimising walking recovery time, helping you transition smoothly to longer running segments.
Weeks 8-9 Overview:
- Total Sessions: Aim for 3-4 sessions per week.
- Session Duration: Sessions will be approximately 35-40 minutes, including warm-up and cool-down.
- Progressive Interval Structure:
- Week 8: 7 minutes of running, followed by 2 minutes of walking. Repeat 3 times per session.
- Week 9: 8 minutes of running, followed by 1 minute of walking. Repeat 3 times per session.
What to Expect Each Week:
- Warm-Up (5 Minutes): As always, begin with a brisk walk to elevate your heart rate, and incorporate dynamic movements like high knees, leg swings, or side lunges to activate your muscles.
- Intervals:
- In Week 8, you’ll extend the running interval to 7 minutes, followed by 2 minutes of walking for recovery. Repeat this sequence 3 times.
- In Week 9, the running time increases to 8 minutes, with only 1 minute of walking recovery in between. This will challenge your endurance as you prepare for the full 30-minute walk-run goal.
- Focus on maintaining a steady, manageable pace that feels sustainable for the entire duration of each run segment. Aim to keep your breathing controlled and your form relaxed.
- Cool-Down (5 Minutes): Finish each session with a gentle walk to gradually lower your heart rate. Follow up with stretching exercises for your hamstrings, calves, quads, and hips to support recovery and mobility.
Tips for Weeks 8-9:
- Pace Yourself and Find Your Rhythm: As the running intervals get longer and walking recovery shortens, pacing becomes even more crucial. Run at a pace that allows you to complete each interval without excessive fatigue—it's all about steady progress, not speed.
- Adapt When Needed: If the intervals feel too challenging, you can repeat the intervals from the previous week or adjust the number of repetitions. The goal is to complete each session feeling strong and capable, not exhausted.
- Fuel and Hydrate Properly: With the sessions extending, it’s important to stay hydrated and ensure you have a light snack 30-60 minutes before your run, such as a piece of fruit or a small handful of nuts.
Goal for Weeks 8-9: By the end of Week 9, you’ll be completing 8-minute running intervals with minimal walking recovery, getting you closer to the 30-minute continuous movement target. This marks a significant achievement, showing how far you’ve come from the shorter intervals in earlier weeks. Celebrate this milestone and recognise your progress—it’s a big accomplishment!
Stay Confident and Flexible: These final weeks of Phase 2 are challenging but rewarding. Remember, it’s okay to repeat a week or adjust the intervals if needed. What matters most is that you stay consistent, listen to your body, and keep moving forward at your own pace.
