Week 2 (to 4): Building Endurance

Welcome to Weeks 2 through 4! Now that you’ve started incorporating walk-run intervals, it’s time to build on that foundation. Over the next three weeks, we’ll gradually increase the running time while keeping the walking intervals long enough for effective recovery.

Weeks 2-4 Overview:

  • Total Sessions: Aim for 3-4 sessions per week.
  • Session Duration: Sessions will range from 25 to 30 minutes, including warm-up and cool-down.
  • Progressive Interval Structure:
    • Week 2: 1.5 minutes of running, followed by 3.5 minutes of walking. Repeat 3-4 times per session.
    • Week 3: 2 minutes of running, followed by 3 minutes of walking. Repeat 3-4 times per session.
    • Week 4: 3 minutes of running, followed by 3 minutes of walking. Repeat 3-4 times per session.

What to Expect Each Week:

  1. Warm-Up (5 Minutes): Start each session with a brisk walk to elevate your heart rate and loosen up your muscles. Incorporate some light dynamic stretches like knee lifts, leg swings, or hip circles.
  2. Intervals: - Gradually increase the duration of the running segments each week while maintaining the walking intervals for recovery. - Aim for a comfortable, steady jog during the run intervals. You should still be able to speak in short sentences.
  3. Cool-Down (5 Minutes): End each session with a gentle walk to gradually lower your heart rate. Finish off with a few static stretches focusing on your calves, hamstrings, and quads.

Tips for Success Over the Next Three Weeks:

  • Pace Yourself: As the running intervals increase, remember that the focus is on endurance, not speed. Keep your pace easy and comfortable—it's okay if your jog feels slow. It’s about being consistent, not fast.
  • Adapt as Needed: If any interval feels too challenging, don’t hesitate to reduce the number of repetitions or shorten the running segment. You can also walk an extra minute between intervals if you need more recovery time.
  • Stay Hydrated and Fuel Up: As your sessions become longer, staying hydrated before and after each workout is key. A light snack an hour before your session (like a banana or a handful of nuts) can provide extra energy.

Goal for Weeks 2-4: These three weeks are designed to help you gradually increase your stamina and build confidence in your walk-run routine. By the end of Week 4, you’ll be comfortably running 3-minute segments with equal walking recovery time. This sets a solid base as we move into longer run intervals in the coming weeks.

Stay Consistent: The main objective is to maintain consistency. If you miss a session or need to repeat a week, that’s perfectly okay—progress is progress, no matter how long it takes. The goal is to establish a routine that feels sustainable and rewarding.

Looking Ahead: After Week 4, we’ll start increasing the running time while slightly reducing the walking intervals, moving closer to our target of a continuous 30-minute walk-run routine. You’re doing great, so keep up the amazing work and remember to celebrate every step!
