Week 5 (to 7): Extending Running Intervals

You’ve been building a solid foundation with your walk-run intervals, and now it’s time to take the next step in extending your running duration. Over these three weeks, we’ll gradually increase the running time while slightly reducing the walking recovery, helping your body adapt to longer periods of continuous movement.

Weeks 5-7 Overview:

  • Total Sessions: Aim for 3-4 sessions per week.
  • Session Duration: Sessions will be around 30 minutes, including warm-up and cool-down.
  • Progressive Interval Structure:
    • Week 5: 4 minutes of running, followed by 2 minutes of walking. Repeat 3 times per session.
    • Week 6: 5 minutes of running, followed by 2 minutes of walking. Repeat 3 times per session.
    • Week 7: 6 minutes of running, followed by 2 minutes of walking. Repeat 3 times per session.

What to Expect Each Week:

  1. Warm-Up (5 Minutes): Begin each session with a brisk walk and dynamic movements like leg swings, lunges, or arm circles to prepare your muscles for the workout.
  2. Intervals: - In Week 5, you’ll increase the running segment to 4 minutes while keeping the 2-minute walk as recovery. In subsequent weeks, the running time will increase to 5 and then 6 minutes while maintaining the same walking recovery period. - Continue to focus on maintaining an easy, steady pace that allows you to complete each run interval without feeling overly fatigued. Aim for a pace where you can still speak a few words comfortably.
  3. Cool-Down (5 Minutes): End each session with a slow walk and follow up with stretches targeting your calves, hamstrings, hip flexors, and quadriceps to aid recovery.

Tips for Weeks 5-7:

  • Adjusting Pace: As the run intervals get longer, it’s essential to keep your pace manageable. Don’t worry about speed—focus on finding a rhythm that feels sustainable for the entire session.
  • Recovery is Key: The walking intervals are there to help you recover and reset. Make sure you take full advantage of them to catch your breath and prepare for the next running segment.
  • Listen to Your Body: It’s normal for these longer running intervals to feel challenging. If you need to reduce the number of repetitions or add an extra minute to your walking recovery, that’s okay! The goal is to stay consistent and gradually build stamina at a pace that works for you.

Goal for Weeks 5-7: These weeks are about extending your endurance and preparing your body for longer periods of running. By the end of Week 7, you’ll be running 6-minute intervals with shorter recovery periods, showing significant progress in your stamina and fitness levels. Completing these sessions consistently will help you feel more confident and comfortable as we move toward longer durations.

Stay Positive and Adaptable: Each step forward is a win, and everyone progresses at their own pace. If you find a particular week challenging, it’s perfectly fine to repeat it until you feel ready to move on. Flexibility is key to building a sustainable routine.
